Segmenting the exhale builds fine diaphragmatic control and teaches the body that release can be gradual and safe. Particularly useful for people who hold tension in the chest or find full exhales difficult.

Viloma (against the grain in Sanskrit) reverses the usual approach: instead of stacking the inhale into sips, the exhale is released in three or four paused steps on the way out. One long, full inhale — then a stepped, deliberate descent. A Hatha Yoga pranayama technique that builds fine awareness of tension.

The science behind it
Segmenting the exhale in steps (Viloma II) trains the diaphragm and the smaller expiratory muscles to coordinate a controlled, gradual release of air. Mechanically, this improves diaphragmatic excursion and reduces accessory muscle recruitment in the chest and neck, which is useful for people who habitually hold tension in the upper chest. Practicing short pauses during the outward flow also increases proprioceptive and interoceptive feedback from the lungs and torso, helping the nervous system learn a safer, slower pattern of release.

Physiologically, longer, paced exhalations tend to increase parasympathetic (vagal) tone through respiratory–cardiac coupling (respiratory sinus arrhythmia) and baroreflex interactions; that shifts the nervous system toward calmer states. Brief pauses on the exhale slightly alter CO2 dynamics compared with rapid shallow breathing, often reducing the urge to over-breathe and improving CO2 tolerance over time — both of which can lower breath-triggered anxiety. Psychologically, breaking the exhale into manageable steps creates repeated, predictable cues of safety and control, strengthening the ability to tolerate sensation and regulate emotion through trained interoception.

Add a fourth pause to the exhale. Smaller steps, deeper release. Let each pause feel like setting something down.

Long full inhale, then exhale in three steps with brief pauses between.

  1. Sit comfortably with the spine tall.
  2. Take one long, slow inhale through the nose for 6.
  3. Hold softly at the top for 2.
  4. Begin to exhale, then pause about a third of the way through for one second.
  5. Continue exhaling another third and pause again.
  6. Complete the exhale fully. That is one round.
  7. In the second phase, add a fourth pause for even finer release.
